This page turns the Metabolism Nutrition Guide into simple meal ideas. These meals are built around Dr. T’s metabolism framework: protein at every meal, fiber for the gut, quality fats, precision carbohydrates, hydration, and a gentle walk after meals when possible.

Every meal is information. The goal is not to eat perfectly. The goal is to build meals that help your body feel steady, satisfied, supported, and ready to restore better metabolic rhythm over time.

Start Here

Use this simple plate rhythm when you do not know what to eat. Build from protein first, then add fiber, quality fat, a smart carbohydrate when appropriate, and hydration.

Protein Eggs, fish, poultry, beef, Greek yogurt, cottage cheese, lentils, beans, or a quality protein smoothie.
Fiber Vegetables, berries, oats, legumes, chia, flax, sweet potato, or intact whole grains.
Quality Fat Olive oil, avocado, eggs, nuts, seeds, fatty fish, or full-fat plain Greek yogurt.
Smart Carb Oats, quinoa, brown rice, lentils, beans, berries, or sweet potato in the right amount and timing.
Hydration Water, mineral water, herbal tea, or electrolytes when appropriate.

A simple rhythm for metabolic support

This is not a rigid meal plan. It is a flexible rhythm based on Dr. T’s Metabolism framework.

On Waking

Water before caffeine

Start with 16 oz filtered water with a pinch of sea salt and lemon. This supports hydration, liver rhythm, and the morning cortisol pattern.

Breakfast

Protein, fiber, fat, and steady fuel

Within 60 to 90 minutes of waking, aim for a protein-forward meal with complex carbohydrates and quality fat. This helps anchor blood sugar and morning energy.

Lunch

Protein anchored and vegetable forward

Lunch is a flexible meal window. Build around protein, vegetables, quality fat, and a moderate complex carbohydrate if it fits your day.

Afternoon

Prevent the crash before it happens

Use protein, fat, fiber, water, and cinnamon or ginger tea before reaching for sugar or more caffeine.

Dinner

Prepare for overnight restoration

Use moderate protein, abundant vegetables, quality fat, and a meaningful complex carbohydrate when appropriate. Finish dinner two to three hours before bed when possible.

Evening

Protect the wind-down window

Keep evening intake simple. Herbal tea, water, and a small strategic snack only if genuinely hungry.

The most important practice

Walk after you eat. A gentle 15 to 20 minute walk after lunch or dinner is one of the most practical metabolism tools in the entire pathway.

Open one section at a time. These ideas are built specifically for the Metabolism pathway, not copied from the Stress pathway.

Eggs, avocado, and oats Two to three eggs with half an avocado and a small bowl of steel-cut or rolled oats with cinnamon. This supports protein, quality fat, fiber, and steady morning fuel.
Greek yogurt metabolism bowl Plain full-fat Greek yogurt with berries, chia seeds, walnuts, and cinnamon. Add a scoop of quality protein if more protein is needed.
Turkey sweet potato breakfast hash Ground turkey with sweet potato, spinach, onions, and olive oil. This gives protein, precision carbohydrate, fiber, and minerals.
Protein smoothie with fiber Quality protein powder with berries, chia or flax, spinach, and unsweetened liquid. Add avocado or nut butter for longer satiety.
Salmon quinoa bowl Wild salmon over quinoa with greens, cucumber, avocado, olive oil, lemon, and herbs. Walk for 15 to 20 minutes after if possible.
Chicken and lentil power salad Grilled chicken with lentils, mixed greens, roasted vegetables, pumpkin seeds, and olive oil vinaigrette.
Grass-fed beef and veggie plate Grass-fed beef or bison with roasted vegetables, a small serving of brown rice, and avocado or olive oil.
Black bean turkey bowl Turkey, black beans, sautéed peppers, greens, salsa, avocado, and a small serving of brown rice or quinoa.
Turkey, vegetables, and sweet potato Turkey or chicken with roasted vegetables and one medium sweet potato. This supports evening metabolic preparation and sleep rhythm.
Salmon with greens and lentils Wild salmon with sautéed greens, lentils, olive oil, and lemon. This supports protein, omega-rich fats, fiber, and gut rhythm.
Chicken vegetable soup Chicken, broth, vegetables, beans or lentils, herbs, and olive oil. A calming dinner that supports hydration and satiety.
Quinoa veggie bowl with protein Quinoa with vegetables, avocado, olive oil, and chicken, turkey, eggs, or legumes for protein support.
Apple with almond butter A simple fiber, fat, and steady energy snack for the afternoon window.
Greek yogurt with berries Plain full-fat Greek yogurt with berries and cinnamon for protein, probiotics, and blood sugar support.
Turkey slices with fruit A few slices of turkey with a small piece of fruit. This can also work as a small evening snack if genuinely hungry.
Pumpkin seeds and berries Pumpkin seeds with berries for minerals, fiber, and a lower-sugar snack option.
Berry protein smoothie Quality protein powder, berries, spinach, chia seeds, and unsweetened almond milk or filtered water.
Green metabolic smoothie Protein powder, spinach, avocado, cucumber, lemon, chia, and water. A lower-sugar option with fiber and fat.

Hard-boiled eggs and fruit Eggs with berries or an apple. Add nuts or avocado when you need more staying power.
Greek yogurt plus seeds Plain Greek yogurt with chia, walnuts, pumpkin seeds, and cinnamon. Simple, fast, and pathway aligned.
Rotisserie chicken salad plate Chicken over greens with olive oil, avocado, and beans or sweet potato if you need more fuel.
Protein smoothie and walk Use a quality protein smoothie when time is short, then take a gentle walk after if possible.
Cottage cheese with berries A small serving of cottage cheese with berries supports protein and a calmer evening rhythm.
Turkey with fruit A few slices of turkey with a small piece of fruit. Keep it small and intentional.
Almond butter with banana A tablespoon of almond butter with half a banana. Use only if true hunger is present.
Herbal tea and water Chamomile, passionflower, or cinnamon herbal tea with water can be enough when the body is asking for comfort, not food.

When cravings hit, build support first.

Cravings are not always a discipline issue. They may be connected to low protein, dehydration, poor sleep, stress, skipped meals, or a blood sugar dip.

Try Greek yogurt with berries and cinnamon, an apple with almond butter, or a protein smoothie with cacao and cinnamon.
Try water, electrolytes if appropriate, cinnamon or ginger tea, protein with fiber, or a short walk before more caffeine or sugar.
Choose a small strategic snack, not a second dinner. Cottage cheese with berries, turkey with fruit, or almond butter with half a banana are better aligned with the pathway.
